How to Train for a 5K With Readiness (Not Just a Calendar)

An eight-week 5K build has two quality sessions per week and everything else easy. Readiness decides how much of each quality session you run, not whether the session exists. Keep the weekly skeleton and the taper on the calendar, adapt volume and repetitions daily, and expect to complete roughly three out of four quality sessions as written.

Why a calendar-only 5K plan underperforms

Fixed 5K plans schedule interval sessions on days chosen weeks earlier, without knowledge of your sleep, work travel, or illness. The result is predictable: some hard sessions land on days when you cannot reach the paces that make them worthwhile, and you accumulate fatigue without the stimulus you paid for.

The alternative is not less training. Vesterinen and colleagues (2016) divided 40 recreational runners into an HRV-guided group and a predefined-plan group for an eight-week intensive block. The guided group performed 13.2 moderate and hard sessions on average versus 17.7 in the fixed group, with no other differences in training, and improved 3000 m time by about 2 percent while the fixed group's change was not statistically significant. Fewer hard sessions, better placed.

Kiviniemi and colleagues (2007) found a similar pattern over four weeks in moderately fit men, using a morning HRV rule to decide whether the day's session was high or low intensity.

The skeleton: what stays fixed

Fix these before week 1 and do not renegotiate them weekly.

The 80/20 split comes from Seiler (2010), who found that competitive endurance athletes converge on roughly 80 percent of sessions at low intensity and 20 percent dominated by high-intensity work. For a four-session week, that is two quality sessions and two easy runs plus a long run, with easy running kept genuinely easy.

The eight-week structure

Week 1 sets your baseline. Run a 5K time trial or use a recent race to derive VDOT, and collect morning HRV and sleep data every day without acting on it yet.

Weeks 2 to 4 build aerobic support and introduce threshold work.

  • Quality 1: threshold work, for example 4 x 8 min at threshold pace with 2 min jogging
  • Quality 2: short intervals, for example 8 x 400 m at interval pace with 90 s jogging, or 6 x 800 m building to interval pace
  • Long run: 60 to 90 min easy, adding 5 to 10 min per week
  • Everything else: easy, plus 6 x 20 s hill sprints twice a week

Weeks 5 to 7 sharpen toward race pace.

  • Quality 1: continuous threshold, for example 20 to 25 min at threshold pace, or 2 x 12 min
  • Quality 2: VO2max work, for example 5 x 1000 m at interval pace with 3 min jogging
  • Week 7 shifts one session to race-specific: 5 x 1 km at goal 5K pace with 60 to 90 s recovery, or 3 x 1600 m at slightly slower than goal pace
  • Long run: hold at the peak duration reached, do not extend

Week 8 is the taper. Reduce weekly volume by 40 to 50 percent, keep two short sessions with quality but low volume, for example 6 x 400 m at goal pace three days out and 4 x 200 m fast two days out, and keep every other run short and easy.

How readiness reshapes each day

The rule is that readiness changes the size of a session, never its identity.

Three rules keep this from unravelling. Never place two hard days back to back as a result of rescheduling; swap the easy run into the vacated slot instead. Cap consecutive easy days at three, after which the question becomes whether you are ill or under-fuelled. And when both quality sessions are threatened in one week, keep the threshold session, because it carries more of the 5K-specific adaptation per unit of fatigue.

Building volume without buying an injury

Volume is the part of the plan most likely to hurt you, and it is the part most runners increase fastest. Nielsen and colleagues (2014) followed 874 novice runners for a year using GPS watches and grouped them by weekly distance progression. Runners who progressed more than 30 percent over a two-week period showed an increased rate of distance-related injuries, including patellofemoral pain, iliotibial band syndrome, and medial tibial stress syndrome, compared with those progressing less than 10 percent. Other injury types, including Achilles tendinopathy and stress fractures, did not follow the same pattern, which suggests other training errors are involved there.

Practical translation:

  1. Add one change per week: either more minutes, or a new session type, not both.
  2. Increase weekly minutes by roughly 10 percent, then hold for a week before increasing again.
  3. Reduce volume by 20 to 30 percent every fourth week.
  4. Keep the long run under about 30 percent of weekly volume.
  5. If a niggle changes your gait, treat it as a red day regardless of what your readiness score says.

Race week

Race week is fixed on purpose. Volume drops sharply and your readiness metrics will look excellent, which tempts additions. Resist them.

  • Six days out: last real session, short and at race pace, for example 5 x 600 m at goal 5K pace
  • Three days out: 6 x 400 m at goal pace with full recovery, total under 30 min of running
  • Two days out: 25 to 30 min easy with 4 x 200 m fast
  • Day before: 20 min easy or rest, plus 3 short accelerations
  • Race day: 15 to 20 min warm-up, drills, 3 to 4 accelerations at goal pace, finishing 5 to 8 min before the start

Pace the race in three parts. Run the first kilometre at goal pace or 2 to 3 seconds slower, hold through the middle, and spend whatever remains in the last 800 m. Starting 10 seconds per kilometre too fast is the most common way to lose 30 seconds overall.

Session menus for each quality slot

Having three options per slot makes the week resilient. Pick by readiness and by where you are in the block, not by what sounds appealing.

Interval slot, early block:

  • 8 x 400 m at interval pace with 90 s jog
  • 10 x 1 min hard with 1 min jog
  • 6 x 800 m building from threshold to interval pace, 2 min jog

Interval slot, late block:

  • 5 x 1000 m at interval pace with 3 min jog
  • 4 x 1200 m at interval pace with 3 min jog
  • 3 x (4 x 400 m) at slightly faster than interval pace, 45 s jog between reps and 2 min between sets

Threshold slot, early block:

  • 4 x 8 min at threshold with 2 min jog
  • 20 min continuous at threshold
  • 5 x 6 min at threshold with 90 s jog

Threshold slot, late block:

  • 25 min continuous at threshold
  • 2 x 12 min at threshold with 3 min jog
  • 15 min at threshold, 5 min easy, 5 x 400 m at goal 5K pace

Race-specific slot, final three weeks:

  • 5 x 1 km at goal 5K pace with 60 to 90 s recovery
  • 3 x 1600 m at 3 to 5 s per km slower than goal pace, 3 min jog
  • 2 x 2 km at goal pace with 3 min jog

On a yellow day, take the shortest option in the relevant menu rather than cutting reps from the longest one. The shorter session was designed to be complete at that length, which usually produces a better executed workout.

What to do if the block goes sideways

If you complete fewer than 60 percent of quality sessions in three consecutive weeks, the plan is too ambitious. Reduce to one quality session per week, hold volume steady, and finish the block with consistency rather than intensity.

If you get ill, take the illness seriously. Return with two easy days for every day missed, then resume with one quality session before restoring two. If you miss more than 10 days, move your goal race or accept the fitness you have rather than compressing the missing work into the taper.

If a benchmark effort in week 7 is slower than week 4, that is fatigue, not lost fitness. Extend the taper by three days and race anyway; the reduced load usually reveals the fitness that fatigue was hiding.

FAQ

Eight weeks is enough to change 5K performance meaningfully if you already run three or more times a week. Six weeks works for a modest improvement, and twelve weeks suits a runner starting from a low base or returning after time off. The limiting factor is usually how much easy volume you can add safely, not how much speed work you can absorb.

One interval session at roughly 5K to 3K effort to accumulate time near VO2max, and one threshold session at an effort you could hold for about an hour. In the final three weeks, shift the interval session toward race-specific work at goal 5K pace with short recoveries.

Run a 5K time trial in week 1 on a flat route or track, derive a VDOT value from it, and use that to set easy, threshold, and interval paces. Expect a solo trial to be 2 to 4 percent slower than a race, and retest around week 5 to update paces.

Run 30 to 40 minutes easy and move the interval session to the next green day, swapping the easy run into today's slot. Do not add the session on top of an existing hard day. If the week ends with no green day, drop the session rather than compress two hard days together.

No. Fix the last 10 days. Volume drops by roughly 40 to 50 percent while keeping two short sharp sessions, and readiness scores will rise for reasons unrelated to training. Adapting a taper usually means adding work you do not need, or removing work that keeps you sharp.

Add in small increments and hold. They are cheap and useful. Six to eight 20-second hill sprints or flat strides twice a week improve mechanics and neuromuscular recruitment with almost no recovery cost, and they let you use good legs without turning an easy run into a moderate one.

Track two things. First, whether you completed at least 75 percent of planned quality work. Second, a repeated benchmark: a 20-minute threshold effort in weeks 1, 4, and 7, run on the same route. If the benchmark pace improves at the same perceived effort, the block is working regardless of what any single session felt like.
