Easy Runs: Why Most Runners Go Too Hard

Most runners run their easy days too fast because moderate intensity feels productive and costs little in the moment. The bill arrives two days later, when the session that was supposed to be hard becomes merely tiring. Easy running should allow full sentences of speech, and roughly 80 percent of your sessions should sit there.
What "too hard" actually means
The zone that swallows easy runs is not the interval zone. It is the moderate band between the first and second ventilatory thresholds, sometimes called the grey zone or lactate accommodation zone. Running there produces enough metabolic stress to require real recovery, but not enough intensity to drive the adaptations that hard sessions deliver.
Seiler and Kjerland (2006) quantified this in 11 well-trained junior cross-country skiers over 32 consecutive days and 318 endurance sessions. Based on heart rate, 75 percent of sessions sat below the first ventilatory threshold, 8 percent between the thresholds, and 17 percent above the second threshold. Session RPE gave nearly identical figures. Blood lactate in a 60-session subset showed 71 percent of sessions at or below 2.0 mM. The consistent finding across trained endurance athletes is that they spend surprisingly little time at threshold intensity.
Seiler (2010) reviewed the broader descriptive literature and found the same pattern in athletes training 10 to 13 times per week: roughly 80 percent of sessions at low intensity, roughly 20 percent dominated by high-intensity work. He also noted that intensification studies in already well-trained athletes have not produced convincing evidence that shifting more training into high intensity yields better long-term gains.
The talk test, used properly
The talk test is the most practical intensity control available, and it has validation behind it. Foster and colleagues (2008) tested whether the talk test tracks the ventilatory threshold when the threshold itself is shifted by training or by blood donation, and when exercise intensity is varied above and below it. The last stage at which speech remained comfortable moved with the threshold in both directions.
How to use it on a run:
- Speak a full sentence out loud, roughly 10 to 15 words, without pausing for breath.
- If you finish it comfortably and could continue, you are at or below easy.
- If you need a breath mid-sentence, you have entered the moderate band. Slow down until the sentence works again.
- Re-test at 10 minutes, at the midpoint, and in the final 10 minutes, because drift is a late-run phenomenon.
Two failure modes to watch. Speaking loudly changes breathing mechanics, so test at conversational volume. And a single short phrase is not a test; the sentence has to be long enough to demand sustained exhalation.
Why the drift happens
Easy runs get faster for reasons that have little to do with training logic.
- The first 10 minutes feel awkward, so runners speed up to feel smoother. Smoothness at 30 minutes is a warm-up artefact, not a signal to hold that pace.
- Average pace is the metric most visible in logs and social feeds, and it rewards the moderate band.
- Group runs default to the pace of the fittest person present.
- Hilly routes push effort up even when pace looks conservative, so a "slow" 5:30 per kilometre on a rolling route can sit well above easy.
- Fatigue raises perceived effort without raising heart rate much, so an easy run on tired legs can feel like a tempo while the watch says otherwise.
The structural problem is monotony. Foster (1998) monitored 25 athletes and found illness episodes clustered when individuals exceeded personal thresholds of training strain, calculated from session RPE and duration, with monotony as a component. A week of uniform moderate running maximizes monotony: no session is easy enough to recover from and none is hard enough to matter.
What an easy run should look like

Daniels' framework places easy running at roughly 59 to 74 percent of VO2max and treats it as the base of the training pyramid rather than as filler. The practical test is the next day: an easy run that leaves you flat 24 hours later was not easy.
How to fix easy pace in two weeks
- Cap the pace, do not target it. Pick an upper limit and stay under it. A range invites its ceiling.
- Run the first 10 minutes deliberately too slow. Most drift is recovered by simply starting slower.
- Separate the routes. Save hilly routes for quality sessions or run them by effort with no pace expectation.
- Take the watch off the wrist face-up. Check pace three times, not continuously.
- Add strides instead of speed. Six to eight 20-second accelerations at the end of an easy run gives you the feeling of running fast without a moderate-intensity middle.
- Run one easy run per week with someone slower, or alone. Group pace is the single most common cause of drift.
- Judge the week by hard-session quality. If Tuesday's intervals are hitting target paces comfortably, your easy days are working.

What you gain from getting it right
The clearest benefit is that hard sessions become hard again. An interval session run on genuinely fresh legs reaches paces that a session on grey-zone legs cannot, and time near VO2max is the point of the session. The second benefit is volume: easy running is the only intensity you can accumulate in large amounts without accumulating risk, and weekly volume remains one of the strongest predictors of endurance performance.
The third benefit is diagnostic. When easy runs are consistently easy, changes in easy pace at a fixed heart rate become a usable fitness signal. If your easy heart rate produces a pace 10 seconds per kilometre faster than it did six weeks ago, that is real information. Run everything in the moderate band and that signal disappears into noise.
How to tell whether your easy pace is actually easy
Four checks, each cheap enough to run this week.
The next-day test. An easy run should leave your legs no worse the following morning. If a 45-minute easy run makes the next day's session feel heavy, the run was moderate. This is the single most reliable indicator and it needs no equipment.
The fixed-segment test. Run the same 10 to 15 minute stretch of a familiar easy route once a week, at what you consider easy effort, and record average heart rate and average pace. Over four to six weeks, a faster pace at the same heart rate means fitness is improving. A slower pace at the same heart rate means fatigue is accumulating, which almost always traces back to easy runs that were not easy.
The nasal breathing test. Most runners can breathe through the nose alone at genuinely easy intensity and cannot at moderate intensity. It is a crude test and it fails with a blocked nose or in cold air, but it is instant and hard to fudge.
The distribution audit. At the end of a week, sort your sessions into three buckets: clearly easy, clearly hard, and neither. If the middle bucket contains more than one session, that is your problem. Seiler and Kjerland (2006) measured 6 to 8 percent of trained skiers' sessions in that middle band; recreational runners often exceed 50 percent.
What to do with the extra energy
The most common complaint about running easy properly is that it feels like not training. Three additions absorb that energy without cost.
- Strides. Six to eight accelerations of 15 to 20 seconds at roughly 1500 m to mile effort, with full walking recovery, at the end of two easy runs a week. They improve mechanics and neuromuscular recruitment and add almost nothing to fatigue.
- Hill sprints. Six to ten efforts of 8 to 12 seconds up a steep hill, walking down. Very high force, very short duration, negligible metabolic cost.
- Strength work. Two short sessions weekly covering calves, hips, and single-leg control. This addresses capacity gaps that easy volume alone does not.
All three give you the sensation of doing something hard while leaving the aerobic session itself untouched, which is exactly the trade you want.
Common objections, answered
"Slow running teaches you to run slow." Volume at low intensity builds the aerobic machinery that supports fast running, and the fast stimulus comes from the 20 percent. The runners who train this way race fast.
"My easy pace is embarrassingly slow." Easy pace is a function of current fitness and today's fatigue, not of ambition. It also improves quickly once hard sessions start landing properly.
"I only have three days a week, so every run should count." With three sessions, easy running matters more, not less, because you have no spare recovery capacity. Run two quality sessions and one genuinely easy long run, or one quality session and two easy runs during heavy weeks at work.
"Heart rate says I am easy but it feels hard." Believe the feeling and slow down. Heart rate is suppressed by fatigue, dehydration, and heat acclimatization, and a run that feels hard at a low heart rate is usually a signal to reduce load rather than to push through it.
