Tempo vs Threshold Runs: What Differs and When to Use Each

Threshold has a physiological definition: the highest intensity at which lactate production and clearance remain in balance, which for a trained runner is roughly a 50 to 60 minute race effort. Tempo has no fixed definition, and different coaches use it for threshold pace, marathon pace, or anything that feels comfortably hard. Describe your sessions by pace source and duration, and the confusion disappears.

What threshold actually refers to

The concept sits at the top of the range where your body can clear lactate as fast as it appears. Above it, blood lactate accumulates progressively and the effort becomes time-limited in a way that is easy to feel. Below it, you can hold the pace for a long time.

The laboratory picture is messier than the concept. Faude and colleagues (2009) reviewed the field and located 25 distinct lactate threshold concepts, which they sorted into three categories: fixed blood lactate concentrations during incremental exercise, the first rise in lactate above baseline, and concepts aiming at the maximal lactate steady state or a distinct change in the inclination of the lactate curve. Across 32 studies examining the relationship between thresholds and endurance performance, the overwhelming majority reported strong linear correlations, particularly for running events.

The practical takeaway is that you do not need a lactate test. A race result gives you a pace that behaves like threshold, and Daniels' framework places threshold at roughly 83 to 88 percent of VO2max, close to 15K to half marathon race pace for most trained runners.

Why "tempo" causes trouble

The word has drifted across three intensities.

The third usage is the problem, because it produces sessions that sit between two intensities and accomplish neither. Run 30 minutes at a pace slightly faster than marathon pace but slower than threshold, and you get most of the fatigue of a threshold session with less of the adaptation, plus none of the fuel-handling benefit of a true marathon-pace block.

The fix is to name sessions by their construction. "25 minutes at threshold pace from my 10K VDOT" is unambiguous. "Tempo run" is not.

How to find threshold pace without a lab

Three methods, in order of reliability.

  1. From a recent race. Take a 5K to 10K result within the last six weeks, derive a VDOT value, and use the threshold pace from that value. This is the most repeatable option.
  2. From a 30-minute time trial. Run 30 minutes as hard as you can hold evenly, on flat ground. Average pace across the final 20 minutes approximates threshold pace closely enough for training.
  3. From breathing. Foster and colleagues (2008) validated the talk test against the ventilatory threshold across training, detraining, and blood-donation interventions, finding that the last stage at which speech remained comfortable tracked the threshold. Threshold pace is just above that point: you can speak in short phrases but not full sentences.

Heart rate is a weaker anchor here. It lags at the start of an effort, drifts upward during sustained work in heat, and derived zones from age-based maximum estimates carry substantial error.

Session designs that work

Continuous threshold, for aerobic strength and mental practice:

  • 15 min easy warm-up, 20 to 25 min at threshold pace, 10 min easy
  • Progress by adding 3 to 5 minutes every two weeks, up to about 30 minutes

Cruise intervals, for accumulating volume at the correct pace:

  • 4 x 8 min at threshold with 2 min jog
  • 3 x 12 min at threshold with 3 min jog
  • 5 x 6 min at threshold with 90 s jog, useful early in a block

Progression to threshold, for runners who start sessions too fast:

  • 40 min continuous, with the first 15 min easy, the next 15 min at marathon pace, and the final 10 min at threshold

Threshold plus race pace, in a half marathon or marathon block:

  • 15 min at threshold, 5 min easy, 30 min at goal race pace

Two design rules keep sessions honest. Total threshold work should not exceed about 10 percent of weekly volume, and threshold sessions should never be run on the day after a hard interval session, because the pace precision they require depends on reasonably fresh legs.

Seiler (2010) provides the frame for how much of any of this belongs in a week. Competitive endurance athletes converge on roughly 80 percent of sessions at low intensity and 20 percent dominated by high-intensity work, with relatively little time spent at threshold intensity. Seiler and Kjerland (2006) measured this directly in trained junior skiers: 75 percent of sessions below the first ventilatory threshold, 8 percent between the thresholds, and 17 percent above the second threshold.

That distribution is a caution against the most common recreational pattern, which is a week built almost entirely from threshold and grey-zone running.

Executing a threshold session properly

  1. Warm up for 15 minutes, ending with three 20-second accelerations. Threshold pace feels wrong from a cold start.
  2. Start 3 to 5 seconds per kilometre slower than target for the first two minutes, then settle in. Almost every failed threshold session starts too fast.
  3. Check breathing at the halfway point. Short phrases, not single words.
  4. Use flat ground or a track. A 2 percent gradient changes the effort more than most runners expect while the pace looks fine.
  5. In heat, run by effort and accept 10 to 20 seconds per kilometre slower. A threshold session in 28 degrees at cool-weather pace is an interval session in disguise.
  6. Finish with 10 minutes easy, and judge success by whether tomorrow's easy run feels normal.

Progressing threshold work across a block

Threshold fitness responds to accumulated time at the correct intensity, so the progression is mostly about volume rather than pace. A ten-week progression for a runner training five days a week:

Notice that pace does not change across the block unless a race result updates your VDOT. What changes is how much time you can hold at that pace and how controlled it feels. If week 9 feels easier than week 3 at the same pace, that is the adaptation you were looking for, and it is also the signal to retest and raise the pace.

Reading the session afterwards

Judge a threshold session on three pieces of evidence, in this order.

Split consistency. Compare the first work interval to the last. Within 2 to 3 seconds per kilometre means you paced it correctly. If the last is 8 or more seconds slower, the first was too fast and the session became something else.

Breathing at the finish. You should end able to speak in short phrases, not single words, and with the sense that another 8 to 10 minutes was possible.

Tomorrow's easy run. This is the real test. A correctly executed threshold session leaves the following day's easy run feeling normal. If it feels like a moderate effort, the session was too hard or too long regardless of what the splits said.

Log those three each week alongside the session structure. Over a block, they tell you whether threshold pace should move before your next race does.

Common mistakes

  • Running threshold at 10K pace. That is interval intensity, and the session will collapse in the final third.
  • Making every hard session a threshold session. Threshold is efficient, which makes it tempting, but a plan without VO2max work loses top-end speed and a plan without race-pace work loses durability.
  • Extending continuous threshold beyond 30 minutes. Past that point most runners drift slower, and the session becomes a moderate run with good intentions.
  • Judging the session by average pace including recoveries. Look at the work intervals only.
  • Adding threshold work the day after intervals. Both sessions need reasonably fresh legs to be run at the right pace.
  • Assuming last season's threshold pace still applies. Threshold pace moves with fitness in both directions, and a pace set six months ago is a guess.
