Race-Day Pacing With a Recent VDOT

A VDOT value derived from a race in the last six weeks gives you a goal pace you can defend. Race close to even splits, apply heat and terrain adjustments before the start rather than mid-race, and run the first third slightly slower than feels natural. Almost every blown race is decided in the first 20 percent of it.

Turning VDOT into a goal pace

VDOT is a performance-derived fitness number, so a race result already contains both your aerobic capacity and your running economy. That is what makes it a better pacing anchor than a laboratory VO2max or a heart rate zone.

The reliability of the conversion depends on the gap between the reference race and the target race:

The marathon is where VDOT is weakest, because the limiting factor moves from aerobic capacity toward fuel handling, long-run durability, and heat tolerance. A runner with a 1:30 half marathon and 45 km per week will not race the marathon at the equivalent VDOT pace; a runner with the same half marathon and 90 km per week probably can.

Faude and colleagues (2009) provide the physiological reason threshold-anchored paces transfer well: across 32 studies, lactate thresholds showed strong linear correlations with endurance performance, particularly in running. Race paces close to threshold behave predictably. Paces well below it depend on other things.

What the pacing research says

Abbiss and Laursen (2008) reviewed pacing strategies across event durations and described negative, all-out, positive, even, parabolic, and variable profiles. Their conclusions relevant to distance running: events lasting more than about two minutes tend to produce better times when pace is distributed more evenly, and in prolonged events well-trained athletes often adopt a positive pacing profile in which pace declines progressively after an early peak. They also note that self-selected intensity appears to be regulated centrally, based on sensory feedback and the anticipated remaining workload.

The practical reading is that even pacing is the target and positive splits are the default failure mode. Runners do not usually slow down because they misjudged the last third; they slow down because they spent too much in the first.

Segment plans by distance

5K, three segments:

  • 0 to 1 km: goal pace plus 2 to 3 s per km
  • 1 to 4 km: goal pace, checking effort rather than the watch
  • 4 to 5 km: whatever remains

10K, four segments:

  • 0 to 2 km: goal pace plus 3 to 4 s per km
  • 2 to 6 km: goal pace
  • 6 to 8 km: hold form and cadence, expect this to be the hardest part
  • 8 to 10 km: spend the remainder

Half marathon, four segments:

  • 0 to 5 km: goal pace plus 3 to 5 s per km
  • 5 to 12 km: goal pace
  • 12 to 18 km: goal pace, take carbohydrate at 45 and 75 minutes
  • 18 to 21.1 km: whatever remains

Marathon, five segments:

  • 0 to 8 km: goal pace plus 4 to 6 s per km, deliberately restrained
  • 8 to 21 km: goal pace, settle into rhythm and fueling
  • 21 to 32 km: goal pace, this is where discipline pays
  • 32 to 38 km: hold effort as pace begins to cost more
  • 38 to 42.2 km: whatever remains

In every case, the first segment should feel slightly too easy. If it feels exactly right, you are probably 5 seconds per kilometre too fast.

Adjusting before the gun

Make these decisions the night before, write the adjusted splits on your hand or your watch, and do not revisit them mid-race.

The reason to decide in advance is behavioural. Mid-race adjustment competes with the sunk cost of the goal you trained for, and the version of you at 25 km is not the right person to make that call.

Executing on the day

  1. Warm up in proportion to the distance: 15 to 20 minutes with accelerations for a 5K or 10K, 10 minutes for a half marathon, 5 to 10 minutes of easy jogging plus drills for a marathon.
  2. Start behind where you think you belong. Passing people in the second half is easier and cheaper than being passed.
  3. Take splits from course markers, not from your watch's distance. Watch distance overreads by 1 to 3 percent on most road courses, which makes your pace look slower than it is.
  4. Check effort at each segment boundary rather than continuously. Constant watch-checking produces micro-corrections that raise cost.
  5. Run the tangents, but not at the price of fighting through crowds in the first 2 km.
  6. Fuel on time rather than on feel for races over 90 minutes. By the time you feel like you need it, you needed it 20 minutes ago.

When to change the plan mid-race

There is one good moment to change the plan and several bad ones.

Change it at the one-third mark. If holding goal pace at that point requires the effort you associate with the final third, adjust by 5 to 8 seconds per kilometre immediately and commit to the new pace. That costs 30 to 60 seconds overall.

Do not change it at the halfway point in response to feeling good. Feeling good at halfway in a marathon is the expected sensation and is not evidence of anything.

Do not change it in the final third to chase a lost target. Attempting to make up two minutes over the last 8 km of a marathon is how a 10-minute deficit gets built.

Do abandon it entirely for symptoms rather than pace: chest pain, dizziness, chills in the heat, or confusion. Those are stop signals independent of any split.

Practising the pace before race day

A goal pace you have never held in training is a guess. Each distance has a rehearsal session that tests it honestly.

Read the rehearsal strictly. If the last repetition or the final 15 minutes of the block required an effort you could not have extended, the goal pace is too fast for current fitness. Adjust by 3 to 5 seconds per kilometre rather than hoping the taper closes the gap. A taper recovers freshness; it does not add the durability that a missing training block would have built.

The reverse case is also informative. If the rehearsal felt controlled throughout and you finished wanting more, set the goal at the faster end of your range and plan to make the decision to push at the two-thirds mark rather than at the start.

Three mistakes that cost the most time

Starting too fast. The most expensive error and the most common. Abbiss and Laursen (2008) describe how well-trained athletes in prolonged events often slow progressively after an early peak, which is the profile a fast start produces. Two or three seconds per kilometre saved in the first 5 km typically costs several times that later.

Racing the watch instead of the course. Watch distance overreads on most road courses, so chasing the watch's per-kilometre alert at a fixed pace means you are actually running slightly faster than your goal. Take splits from the course markers and treat the watch as a rough guide.

Ignoring conditions until they hurt. Heat and humidity change what is achievable, and the adjustment costs nothing if made before the start. Made at 25 km, after you have already spent the difference, it costs minutes.

After the race, recalibrate

Convert the result to a new VDOT and use it to reset training paces. Two caveats. Discount a result run in significant heat, because heat costs measurable time and rebuilding paces from a hot race will leave your next block too gentle. And discount an unusually good result on a fast, downhill, or heavily paced course when setting easy and threshold paces, since those paces need to be sustainable in ordinary conditions.

Then allow recovery in proportion to the distance: three to five easy days after a 5K or 10K, seven to ten after a half marathon, and two to three weeks of reduced training after a marathon, with no quality work in the first ten days.

FAQ

Within six weeks, ideally from a race at a distance close to your target. A VDOT from three months ago is a starting hypothesis, not a plan. If your only recent data is training, use a tune-up race or a hard time trial four to six weeks out to recalibrate.

Close to even, with the first third marginally conservative. Abbiss and Laursen (2008) reviewed pacing strategies and concluded that in events longer than about two minutes, performance times tend to improve when athletes distribute pace more evenly, while well-trained athletes in prolonged events often drift into a positive split where pace slows progressively after an early peak.

Meaningfully, and before the start rather than at 10 km. As a working guide, add 2 to 4 seconds per kilometre for every 5 degrees Celsius above about 15 degrees, more if humidity is high or you are unacclimatized. Decide the adjusted pace the night before so you are not negotiating with yourself mid-race.

Pace by effort on the climbs and by form on the descents. Losing 10 to 20 seconds on a climb and regaining most of it on the following descent is normal and correct. Trying to hold goal pace up a significant hill costs far more later than the seconds it saves.

Certified courses measure the shortest legal route, and your watch records the path you ran plus positioning error. Gilgen-Ammann and colleagues (2020) reported mean absolute percentage errors of 3.2 to 6.1 percent across eight GNSS sport watches, worse in urban areas. Pace off course markers and take your watch's per-kilometre pace as an approximation.

As a warning light, not a target. It lags at the start, drifts upward through the race, and rises in heat independently of effort. If heart rate is 8 to 10 beats above your normal value for that pace during the first third, the pace is too aggressive for the day.

Race anyway, and set expectations from the whole week rather than one night. Fullagar and colleagues (2015) note that some maximal efforts survive sleep restriction while sport-specific performance tends to decline. Sleep across the final week matters more than the last night, which is often poor for everyone.

At the one-third mark, if the pace requires effort you would normally associate with the final third. That decision made early costs 30 to 60 seconds; the same decision made at two-thirds costs several minutes. Adjust once, decisively, and race the new pace rather than drifting.
